The claim that exercise slows aging gets repeated so often that it’s stopped meaning anything. So it’s worth asking what specifically changes, because the mechanisms are more interesting than the slogan and they point at what’s worth doing.
Research suggests the effects are real and measurable. They’re also not evenly distributed across types of exercise, and the version everyone defaults to isn’t the one doing the heaviest lifting.
What’s happening under the skin
Muscle mass declines from roughly the fourth decade onward unless something interrupts it, and the loss is faster than it sounds. Less muscle means a lower resting metabolic rate, less glucose disposal, and a body composition that shifts toward fat even when the number on the scale hasn’t moved.
Bone density follows a similar curve, and it responds to load. Bone that isn’t asked to bear weight doesn’t maintain itself.
Then there’s the vascular side. Cardiovascular exercise improves the endothelium — the lining of blood vessels — and skin is fed by some of the smallest vessels in the body. Better perfusion means better delivery of oxygen and nutrients to the tissue you’re trying to keep in good condition.
Research has also looked at telomeres, the protective caps on chromosomes that shorten as cells divide. Studies on endurance athletes have found longer telomeres than in sedentary controls of the same age. It’s an association rather than proof of cause, and it’s suggestive enough to keep appearing in the literature.
The type that gets skipped
Resistance training is the one that addresses muscle and bone directly, and it’s the one people leave out.
Cardio is easier to start, easier to measure and more socially normal, so it dominates. It’s good for the vascular and metabolic side. What it doesn’t do is preserve muscle mass or load bone meaningfully, and those are the two things that most determine how a body functions at seventy.
The useful framing: cardio maintains the system, resistance maintains the structure. You want both, and if you’re only doing one, it’s probably the wrong one.
Two sessions a week is the threshold where the research starts showing consistent benefit. That’s a low bar and it’s still more than the average person manages.
What it does for skin specifically
Less than the wellness industry implies, and not nothing.
Improved circulation delivers more to the dermis. Exercise reduces chronic systemic inflammation, which is implicated in collagen breakdown. It improves sleep quality, and skin repair is concentrated during deep sleep. It lowers cortisol over time, and cortisol degrades collagen.
A small Canadian study found that participants over sixty-five who exercised regularly had skin composition in the deeper layers closer to that of much younger people. It was small, and it hasn’t been replicated at scale, so treat it as a promising signal rather than a settled fact.
What exercise does not do is substitute for sun protection. Outdoor training without sunscreen is a net negative for skin no matter how good the workout was.
Where it goes wrong
Two failure modes worth naming.
The first is training outdoors unprotected. Runners and cyclists accumulate serious UV exposure, and it shows up asymmetrically — one side of the face, the backs of the hands, the tops of the ears.
The second is leaving sweat on the skin afterward. Sweat itself doesn’t cause breakouts, but it dissolves and redistributes whatever was on your face, and occlusive layers under a headband or a helmet strap trap the mix against skin. Rinsing within twenty minutes prevents most of it.
Overtraining without recovery raises cortisol chronically, which works against everything above. Rest is part of the protocol rather than a failure of it.

What a week actually looks like
Two resistance sessions and two or three cardio sessions covers the evidence base, and it fits into about four hours.
Resistance doesn’t require a gym. Bodyweight progressions, resistance bands, or a pair of adjustable dumbbells at home all load muscle and bone adequately. What matters is that the effort increases over time — the same weight for a year stops being a stimulus.
Cardio can be a brisk walk, and there’s a good argument for making most of it easy rather than hard. Easy aerobic work builds the vascular base with far less recovery cost than intervals, which means you can do more of it without eating into the recovery your resistance sessions need.
Two rest days. Not optional, and not a failure of discipline.
The recovery half nobody counts
Protein intake matters here too, and it’s the thing that gets under-eaten once training starts. Muscle can’t be built from a deficit of raw material, and the requirement rises with age rather than falling. That’s a conversation worth having with your doctor or a dietitian rather than with a supplement label.
Training is the stimulus. Adaptation happens afterward, and mostly while you’re asleep.
Growth hormone release peaks during deep sleep, muscle protein synthesis runs overnight, and skin repair concentrates in the same window. Someone training hard on six hours of broken sleep is doing the work and not collecting the result.
Chronic under-recovery raises cortisol, and elevated cortisol breaks down both muscle and collagen. That’s how overtraining ends up accelerating the exact things exercise is supposed to slow, and it’s more common in people who’ve just started taking it seriously than in anyone else.
